High-intensity work does not require burpee marathons. In shared buildings, the better approach is controlled effort with low-impact movements and short rest.

Intensity cues
During work intervals, breathe hard but stay in control. You should be able to say a short sentence, not hold a conversation. Stop if joints feel sharp pain.
How often
Two sessions per week is enough for most beginners when paired with strength training. More is not automatically better — quality and consistency are.
